Walking is free, gentle on your joints and fits into almost any life, and with the right plan it becomes a genuinely effective workout. This book gives you that plan.

Start by choosing one of three levels, Gentle, Steady or Strong, with an honest self-check and a simple benchmark walk. Then follow a clear eight-week schedule that builds your time, speed and stamina step by step, with a lighter recovery week built in. Each level uses steady walks, intervals and hills, all measured with the talk test and an easy 1-to-10 effort scale, so you need no gadgets.

You will also learn good walking technique, a five-minute warm-up and cool-down with stretches, and a ten-minute strength routine you can do with just a chair and a wall, with easier and harder versions of every exercise. Practical chapters cover shoes, safety, weather, blisters, motivation dips and adapting to your cycle.

When you finish, you get a maintenance week and ideas for your next goal. General fitness information, not medical advice.

You have been walking all your life, but walking for fitness benefits from a few small adjustments. Good technique lets you go faster with less strain, and understanding effort makes sure each walk does what it is meant to do. Posture from head to toe - Head: eyes looking ahead, about 5 to 10 metres in front of you, not down at your feet or phone. Chin level. - Shoulders: relaxed, down and slightly back. Check every few minutes that they have not crept up toward your ears. - Core: stand tall, as if a string were gently lifting the top of your head. Do not lean forward from the waist. - Arms: bend your elbows to roughly 90 degrees for brisk walking. Swing them forward and back, not across your body. Hands loose, not clenched. - Feet: land gently on your heel, roll through the middle of your foot, and push off from your toes. To go faster, take quicker steps, not longer ones A common mistake is overstriding: reaching far forward with your front foot. This acts like a brake and can strain shins and knees. Instead, keep your steps a natural length and make them quicker. A faster arm swing naturally speeds up your legs.
